The approach

How the program works

Persephone's Return is a 12-week muscle-memory program — built for anyone coming back to training and reclaiming the physique they've had before.

Phase I has no barbell in it on purpose — dumbbells, a trap bar and machines let you rebuild capacity without also relearning a skill. Four barbell lifts arrive together in Week 5, each with an opening load written out, because muscle strength often returns faster than tendons and joints re-adapt to carrying it.

About the CUT and BULK weeks: the labels describe what the training is built to sit inside, not a diet this program prescribes. A cut week holds its main lift at 4 sets; a bulk week earns a fifth. If you would rather eat the same every week, run the sets exactly as printed and treat the labels as week names.

Rest is tiered rather than fixed — 2-3 minutes after a main lift, 60-90 seconds after an accessory. Load is set by how many reps you leave in the tank, and that number tightens as you go: 4-5 in Phase I, 2-3 in Phase II, 1-2 on the Phase III main lifts.

Complete each phase for a full 4 weeks before moving to the next.
The structure

What's inside

Three four-week phases trade frequency for load: five workouts per week in Phase I, four in Phase II, and three heavier ones in Phase III. In Phase III, Workouts #1 and #3 finish with HIIT; Workout #2 deliberately does not. Separate 60-minute LISS sessions begin in Week 10.

PHASE I
Muscle Memory Reactivation
To reawaken familiar patterns so strength returns quickly — loads are moderate, reps are high, and this phase is meant to feel easy. No barbell yet: dumbbells, a trap bar and machines carry the whole phase.

PHASE II — CUT
Volume Ramp (Cut Weeks)
Four foundational workouts per week with Add-On Days between; the main compound lift stays at 4 sets.
Weeks 5 & 7
PHASE II — BULK
Volume Ramp (Bulk Weeks)
Same structure as the cut weeks, with the main compound lift pushed to 5 sets.
Weeks 6 & 8
PHASE III
Solidify & Sustain
Three heavier workouts: #1 and #3 finish with HIIT; #2 does not. Week 9 has no LISS, Week 10 adds one 60-minute LISS session, and Weeks 11-12 add a second only if lifting, sleep and soreness hold steady.
Weeks 9-12

Who it's for

Phase I has no Add-On Days. Phase II has two optional slots. In Phase III, every 60-minute LISS day is LISS only; a plain catalyst slot defaults to rest and may hold at most one add-on per week only when recovery is exceptionally good. Browse the add-on library.
